Cold Water Immersion: Benefits, Evidence and How to Start

What ice baths and cold plunges actually do — separating the well-supported effects from the hype.

What cold water immersion is

Cold water immersion (CWI) — ice baths, cold plunges, cold showers — means deliberately immersing your body in cold water, typically around 10–15°C, for a few minutes. It has exploded in popularity, and with it a lot of overstated claims. This guide sorts what the research actually supports from what it doesn't.

What the evidence shows

Recovery and soreness. Preliminary· human data CWI reliably reduces delayed-onset muscle soreness (DOMS) and the feeling of being recovered, with stronger effects after hard exercise. Whether that reliably improves next-day performance is less clear.

The muscle-growth trade-off. Well-supported· human data This is the nuance the marketing skips. A 2024 meta-analysis found that CWI done immediately after resistance training tends to blunt the muscle- growth response. If building muscle is a goal, don't ice straight after lifting — separate them by several hours, or skip it on lifting days.

Mood and stress. Preliminary· human data Some people report feeling better after cold immersion, and a 2025 review saw improvements in stress — but found no significant change in mood immediately afterwards, from very limited data. Plausible, not proven.

Metabolism and cardiovascular adaptation. Preliminary· human data Cold is a real physiological stressor and can activate brown fat; some cardioprotective and metabolic adaptations have been suggested. The long-term human evidence is early.

Performance enhancement, "boosting immunity", fat loss. Marketing claim These are not supported by good human evidence and are best treated as hype.

How to start

There's no single evidence-based prescription, and colder or longer is not automatically better. A sensible starting point is short exposures (a couple of minutes) in water that feels challenging but tolerable, building up gradually. If your goal is muscle growth, keep it away from your training; if it's soreness relief or you simply enjoy it, timing matters less.
