Twice-weekly HIIT may be the endurance sweet spot

Why it matters

High-intensity interval training is prized for delivering big aerobic gains from small time investments, and the 4 × 4 minute format is one of the best-studied protocols. But knowing the session works does not tell you how many of them you need each week. Too few sessions may leave adaptations on the table; too many may erode adherence without adding benefit. This trial set out to find the weekly frequency that best balances physiological improvement against tolerability in young, already-active men.

What they did

Forty-five physically active male university students were randomly assigned to perform 4 × 4 min HIIT once, twice or three times per week, with 15 per group, for 6 weeks. Before and after the intervention, the researchers assessed maximal oxygen uptake (VO2max), time to exhaustion, heart rate, oxygen uptake, ventilatory threshold, respiratory exchange ratio and blood lactate concentration using treadmill testing and breath-by-breath gas analysis. Repeated-measures ANOVA was used to compare changes across the three groups, and training completion rates were tracked.

What they found

All three groups extended their time to exhaustion and reduced submaximal heart rate and blood lactate, but the two- and three-session groups improved more. VO2max rose markedly in the two- and three-session groups, while the once-weekly group managed only a small increase. Post-intervention blood lactate was notably lower in the two- and three-session groups than the one-session group (p < 0.001), yet the two- and three-session groups were generally comparable to each other. Submaximal oxygen uptake, ventilatory threshold and respiratory exchange ratio changed minimally in all groups. Completion rates fell as frequency rose: 100%, 93% and 80% for one, two and three sessions per week.

Where it fits

The results fit the familiar pattern of diminishing returns in training: moving from one to two weekly HIIT sessions bought substantial extra adaptation, but adding a third bought little more while costing adherence. The authors conclude twice weekly appears relatively optimal for this population. The evidence is constrained, though — a single short trial in a homogeneous group of active young men — and the authors themselves call for validation in larger, more diverse cohorts before the finding is generalised.

What it means for you

For someone already reasonably fit who wants aerobic gains from interval work, this is a reason to think two hard 4 × 4 min sessions a week may capture most of the available benefit, and that a single weekly session may be too little stimulus to shift VO2max meaningfully. It also illustrates that the most physiologically aggressive plan is not automatically the best one, since the three-session group completed fewer of their workouts. How this transfers to women, older adults or untrained people is untested here.
