Zone 2 and Polarised Training: What the Research Says

What the intensity-distribution research actually found, why "zone 2" means different things to different people, and how to set your easy pace without a lab.

What this is

The observation behind all of this is straightforward: successful endurance athletes spend most of their training time at low intensity and a meaningful minority at high intensity, with relatively little in between. Across studies of polarised programmes, the average distribution reported is roughly 80% low intensity, a few percent moderate and around 15% high.

"Zone 2" is where the confusion enters, because it means different things in different models. In the three-zone physiological framework used in the polarised literature, zone 2 is the *middle* — between the first and second thresholds, the region polarised training deliberately minimises. In the five-zone heart-rate model most watches use, zone 2 is the easy end. People arguing about zone 2 are frequently arguing about different intensities entirely.

What the evidence says

  • Most endurance training should be low intensity

    Consistent across descriptive studies of trained athletes and supported by intervention research. Around 80% low intensity is the typical figure.

  • Polarised distributions improve VO2max and performance

    Systematic reviews and meta-analyses find polarised training effective, with a reasonable case for advantages over threshold-heavy approaches — though comparisons are complicated by differing definitions and short intervention periods.

  • Easy work must actually be easy

    The common amateur failure is drifting the easy sessions upward, producing a moderate-intensity rut that's too hard to recover from and too easy to drive adaptation.

  • You need lactate testing to train properly

    Unproven

    Useful for precision at elite level. Talk test, nasal breathing, RPE and pace-versus-heart-rate drift get amateurs to the right ballpark for free.

  • Only zone 2 builds mitochondria or burns fat

    Not supported

    Mitochondrial adaptation responds to high-intensity work too, and often strongly. Low-intensity volume is favoured for its recoverability and sustainability, not exclusivity of mechanism.

What this means in practice

  • Set easy pace by conversation: if you can't speak in full sentences, you're above easy.
  • Structure most of the week easy and add one or two genuinely hard sessions, rather than three medium ones.

  • Judge progress by pace or power at a given heart rate over months — the cleanest amateur signal of aerobic improvement.
  • Check which zone model someone means before taking their zone advice.

When to see a doctor

  • Chest pain or tightness during exercise.
  • Palpitations, fainting or near-fainting during or after sessions.
  • Performance declining as training increases, with poor sleep and appetite loss — consider under-fuelling or overtraining.

The honest summary

Most easy, some hard, little in between — and check which zone system is being discussed before arguing. Amateurs gain more from making easy days truly easy than from any lab test.
